The human sleep cycle averages 90 minutes, cycling through light sleep, deep sleep, and REM sleep. To feel refreshed, you should aim to wake up at the end of a complete cycle rather than in the middle of one.
Given a desired wake-up time, your ideal bedtimes are calculated by subtracting multiples of 90 minutes (plus an average sleep-onset latency of 14 minutes):

Each result represents a clock time at which you should get into bed so that, after roughly 14 minutes of falling asleep, you will complete an exact number of full 90-minute cycles by your target wake time of 6:30 AM. Waking at the end of a cycle — rather than mid-cycle — means your body is in lighter sleep and you'll feel significantly more alert. 10:46 PM is the sweet spot for most adults targeting a 6:30 AM alarm, delivering 5 complete cycles and 7.5 hours of restorative sleep.

Choose 6 cycles (9 hours) if you are an athlete in heavy training, recovering from illness, a teenager, or simply have the flexibility.
